&lt;p&gt;1. Set up cable to shoulder height with single handle attachment.&lt;/p&gt;
&lt;p&gt;2. Quarter Squat stance, rotate hips and knees outwards by ‘spreading’ the floor with your feet, this will incorporate your gluteal muscles.&lt;/p&gt;
&lt;p&gt;3. Inside hand closest to cable machine grasps the handle first. Outside hand overtop.&lt;/p&gt;
&lt;p&gt;4. In finish position, hands should be in a straight line with sternum, elbows down.&lt;/p&gt;
&lt;p&gt;5. Slow movement with no deviation from mid-line of body.&lt;/p&gt;
&lt;p&gt;6. Perform x5 repetitions holding the outward position for 5 seconds.&lt;/p&gt;

&lt;p&gt;&lt;strong&gt;Reverse Back Extension&lt;/strong&gt;&lt;/p&gt;
&lt;p&gt;Description – &lt;/p&gt;
&lt;p&gt;1. Lying prone so your pelvis is supported by the pad and your hips are just off the edge.&lt;/p&gt;
&lt;p&gt;2. Activate glutes and hamstrings (keeping knees straight and feet together) to slowly extend the hips to a parallel position with the floor. Don’t go past this point.&lt;/p&gt;
&lt;p&gt;3. There should be a straight line from the axilla (armpit), through the hip joint to the ankle.&lt;/p&gt;
&lt;p&gt;4. Repeat x5 repetitions, hold for 5 seconds in the finish position. &lt;/p&gt;
&lt;p&gt;&lt;em&gt;Key points – It’s a great exercise for the entire posterior chain, including the lower back, with the main focus on glutes and hamstrings.&lt;/em&gt;&lt;/p&gt;

&lt;p&gt;Hidden behind Thames, Coromandel, about 16km along Kauaeranga valley.&lt;/p&gt;
&lt;p&gt;Pinnacles Track follows the old pack horse trails from the car-park, over the river and up the valley to the Pinnacles hut. A fit person can get to the hut in under 2 hours. If you aren’t in a hurry, 3½ to 4 hours is plenty of time.&lt;/p&gt;
&lt;p&gt;&lt;span&gt;Whilst not dangerous, it isn’t for the faint hearted. It’ll only take 30 minutes to get to the top, but you go up some steep rock faces, and several ladders before negotiating a large boulder, to get to the narrow ledge at the top. &lt;/span&gt;&lt;/p&gt;
&lt;p&gt;&lt;span&gt;From the top, you can see both sides of the Coromandel – Tairua / Pauanui on one side, The firth of Thames and Hauraki Plains on the other. The view is breathtaking. &lt;/span&gt;&lt;/p&gt;
